Vegetarian diets can supply plenty of iron — the challenge is absorption, not quantity. Plant foods contain non-haem iron, which the body takes up at roughly 2 to 20 per cent compared with 15 to 35 per cent from meat. Pair it correctly and that gap narrows substantially.

How Do You Absorb More of It?
- Add vitamin C to the same meal. Lemon over dal, tomato in the sabzi, or an orange afterwards can multiply absorption several times over. This is the single highest-yield change.
- Move tea and coffee away from meals. Tannins can cut absorption by more than half. Leave a one-hour gap either side — this alone transforms iron status in many Indian households.
- Soak, sprout and ferment. These reduce phytates in pulses and grains, which is part of why idli and dhokla deliver more iron than the raw ingredients suggest.
- Separate calcium supplements from iron-rich meals. Calcium competes for the same absorption pathway.
- Cook in a cast-iron pan. A small but real contribution, especially with acidic foods.
How Much Do You Actually Need?
Menstruating women need around 18 mg a day, dropping to about 8 mg after menopause. Vegetarians are generally advised to aim higher — roughly 1.8 times those figures — to account for lower absorption. Heavy periods are the most common reason for deficiency in women, so if that applies to you, see working with your period rather than against it.
What Blocks Absorption?
Three things account for most of it. Phytates in wholegrains and pulses bind iron, though soaking and fermenting reduce them considerably. Polyphenols in tea, coffee and cocoa are potent inhibitors, which is why the habit of chai with meals undermines an otherwise iron-rich diet. And calcium, whether from a supplement or a large glass of milk, competes directly for uptake. None of these foods need removing — they simply need separating from your main iron-rich meal by an hour.
